Improving Speed and Quickness

Speed describes how quickly an athlete covers distance. Quickness describes how rapidly the athlete initiates or changes a movement in response to a task. They overlap, but a fast straight-line runner is not automatically quick in a crowded game situation.

Improvement comes from high-quality practice, sufficient recovery, and a strength program that supports force production. Endless ladders and exhausting conditioning circuits may look fast without actually training high-speed output.

Build the Foundation Before Adding Complexity

Acceleration begins with force directed into the ground. The athlete needs a stable starting position, an aggressive first step, and gradual rise of the torso as speed increases. Quick changes of direction require the athlete to lower the center of mass, plant with control, and redirect force without the knee collapsing inward.

Perform speed work early in the session after a progressive warm-up. Stop or extend recovery when times slow, foot contacts become noisy, or coordination changes. Quality matters more than accumulating tired repetitions.

Exercises and Coaching Notes

1. Wall Acceleration Drill

Lean into a wall with the body in a straight line and drive one knee forward. Switch legs without losing trunk position. Use controlled single exchanges before faster switches.

Coaching note: The drill teaches projection and front-side mechanics; it is not a substitute for actual sprinting.

2. Falling Start

Stand tall, lean forward from the ankles, and step into a short acceleration before balance is lost. Sprint for ten to twenty meters, then walk back for recovery.

Coaching note: Push the ground behind you during the first steps instead of reaching forward with the foot.

3. Hill Acceleration

Sprint up a moderate hill for a short distance. The slope encourages forward projection and limits top speed, but the athlete should still move quickly and stop before posture breaks down.

Coaching note: Use a hill with secure footing and enough recovery to repeat the effort.

4. Deceleration to Stick

Build to a moderate run, then lower the hips and stop within a marked zone. Hold the final position briefly before resetting.

Coaching note: Deceleration is a skill. Teach stopping before asking the athlete to cut sharply.

5. Lateral Shuffle to Sprint

Shuffle between two markers, plant the outside foot, turn the hips, and accelerate forward. Practice both directions.

Coaching note: Keep the plant underneath a controllable center of mass; an excessively wide reaching step slows redirection.

6. Partner Point Drill

Begin in an athletic stance while a partner points to a cone or calls a direction. Move quickly to the target and return to the start under control.

Coaching note: Keep the options limited at first. Reaction training works best when the cue and movement resemble the sport.

Programming the Movements

A general speed session may include four to eight short accelerations and two or three change-of-direction drills. Use low repetition counts and generous recovery. Time sprints when possible; a consistent decline is a clear signal that the session has shifted from speed toward conditioning.

Pair field work with strength exercises such as squats, hinges, split squats, calf raises, and trunk training. Strength supports speed, but the athlete must still practice sprinting and reacting at high quality to convert that capacity into sport movement.

Common Mistakes to Avoid

  • Turning every drill into conditioning: Shorten the set and lengthen recovery when output falls.
  • Using complex patterns too soon: Master acceleration, stopping, and simple direction changes before adding random cues.
  • Measuring effort instead of speed: A drill can feel hard while producing slow movement. Track time or distance when possible.
  • Ignoring total lower-body load: Sprints, jumps, and heavy lifting all create stress. Plan them together across the week.
  • Practicing on an unsafe surface: Use clear space, reliable traction, and footwear appropriate to the surface.

Practical Takeaway

Speed and quickness improve when athletes practice fast movement while they are fresh, learn to stop and redirect force, and build enough strength to support the task. Fatigue has a place in conditioning, but it should not dominate a true speed session.

Measuring Speed and Quickness

Use sprint splits for acceleration and maximal-speed work. Use planned change-of-direction tests to assess the physical cutting skill, then separate reactive drills to assess perception and choice. A preplanned shuttle does not measure the same quality as reacting to an opponent.

Repeat tests under similar conditions and use the same starting procedure. Hand timing can introduce error, so interpret tiny changes cautiously.
